While there is no single cause, much of this increase correlates with modern lifestyle factors: industrialized food systems, highly processed foods, sedentary routines, chronic stress, environmental toxins and disrupted circadian rhythms.

So the question becomes: what can we do to reverse the trend?

The 5 Core Practices

Over my years of working with patients, I have identified five core practices that work together to support daily health and long-term wellness. The Dr. Cas Daily Routine for Health & Wellness is built around those five practices.

#1 Consciousness and Intentional Living

This practice is about moving from autopilot to awareness. It includes observing your thoughts and behaviors, becoming more intentional about what you consume — from food to media — and making choices that support the health and life you want to create.

In the guide, I share simple mindset rituals including gratitude, visualization, journaling and evening reflection. My own five-minute daily routine includes:

I also introduce Jim Rohn’s “Rule of 5,” which states you are the average of the five people you spend the most time with. In short, your relationships, environment and daily inputs matter. And when your environment aligns with your goals, change becomes easier.

#2 Movement and Exercise

This practice focuses on creating a strong metabolic foundation through daily movement and structured training. That includes morning movement, strength training, cardiovascular training and small movement breaks throughout the day.

No single type of exercise optimizes every health marker. The magic is in the combination: strength training for muscle and metabolic health, cardio for endurance and resilience, higher-intensity intervals for performance and longevity, and micro-movement to reduce the effects of sitting all day.

A simple place to start is 20–30 minutes of light movement in the morning; this could be stretching, mobility work, yoga or a brisk walk outside. From there, you can build in strength training, cardio and short movement resets throughout the day.

#3 Sleep and Recovery

Sleep is not optional. It is the foundation for repair, resilience, hormone balance, cognitive health and metabolic function. And no amount of exercise, nutrition or biohacking can compensate for chronic sleep deprivation.

In the guide, I walk through the highest-return sleep habits for most people: keeping a consistent sleep and wake time, aiming for 7–9 hours per night, creating a cool and dark sleep environment, reducing evening screens and getting morning light within 30 minutes of waking.

We also look at recovery through the lens of heart rate variability, or HRV. HRV is one of the simplest ways to understand how your body is responding to stress, training, sleep, hydration and recovery.

#4 Nutrition and Hydration

Food is information. What you eat sends signals to your metabolism, hormones, gut, immune system and brain. This practice focuses on fueling your body with clean, whole foods and high-quality hydration to support metabolic health.
In the guide, I share simple ways to build your plate, what to eat more often, what to limit or avoid, how to approach hydration and why I start my day with protein before coffee.

Hydration matters too. A helpful baseline is to drink about half your body weight in ounces of water per day, with more on workout, sauna or hot days. We also look at how filtered water, minerals and electrolytes can all help support better hydration.

#5 Biohacking and Optimization

Biohacking is the optional layer in your daily routine. These tools can support healing, recovery, resilience and longevity, but they work best when the foundations are already in place: sleep, nutrition, movement and stress regulation.

In the guide, I walk through several tools and practices, including sauna, cold plunge, contrast therapy, PEMF mats, breathwork and extended fasting. For each one, I include potential benefits, simple instructions and important safety considerations.

The key is to start simple. Choose one tool, learn how your body responds and build gradually. More is not always better. The right practice, at the right time, for the right person is what creates sustainable results.

Putting It All Together

At the end of the guide, I bring these five practices together into an easy-to-follow daily routine organized into morning, afternoon and evening.

It’s important to look at the routine as a menu, not a mandate. You don’t need to follow the entire routine perfectly from day one. This practice is not about perfection — it’s about progress. Start with one or two habits, build consistency, then add the next layer.

Many people begin noticing small improvements within the first week or two, with more meaningful and lasting changes building over 8–12 weeks of consistency.
